Cold plunge benefits are talked about with far more confidence than the research supports, which is a shame, because the effects that are well evidenced are genuinely useful. Cold water immersion reliably takes the edge off muscle soreness, it appears to help sleep, and a lot of people find the after-effect worth the two minutes of discomfort. It also has a real cost if you time it badly around strength training, and a real risk if you treat it casually.
Here is what the evidence actually says, separated from the marketing.
What counts as a cold plunge
In the research literature this is cold water immersion, and the protocols cluster tightly. Most studies use water between 5°C and 15°C for somewhere between two and 15 minutes, immersing at least to the waist and often to the neck. A domestic chiller-fed plunge tub in a UK garden usually sits between 3°C and 10°C. An unchilled tub outdoors will be around 4°C to 8°C in January and closer to 18°C in August, which matters, because summer tap-fed cold water may be too warm to produce the effects studies report.
A cold shower is not the same stimulus. It is worth doing if it is what you have, but the studies below almost all used immersion, and immersion moves far more heat out of the body per minute.
Recovery and muscle soreness: the strongest evidence
This is where cold water holds up best. A 2025 network meta-analysis in Frontiers in Physiology compared different doses of cold water immersion for recovery from exercise-induced muscle damage and found that immersions of roughly 10 to 15 minutes at 5°C to 10°C produced the clearest reductions in delayed-onset muscle soreness. Notably, partial immersion performed comparably to whole-body immersion, which the authors framed as the better balance of benefit and safety.
The mechanisms are unglamorous: cold is analgesic, so it dulls the pain signal, and vasoconstriction limits the swelling that makes a damaged muscle feel stiff. Perceived recovery improves, and markers of muscle damage such as creatine kinase come down faster.
Practically, that means a plunge is at its most useful when you have to perform again soon and feeling less sore is the goal: a tournament weekend, a training camp, back-to-back match days, a heavy week of running. It is not a substitute for sleep, food or a sensible training load.
The trade-off nobody mentions: muscle growth
If your goal is building strength or size, routinely plunging straight after resistance training works against you. The inflammatory signalling that cold immersion suppresses is part of how the muscle registers the training stimulus and adapts to it. Studies that had trainees plunge after every lifting session found smaller gains in muscle size and strength over several weeks than in groups that recovered passively.
The fix is timing, not abstinence. Leave a gap of at least four to six hours between resistance training and a plunge, or plunge on rest days, or plunge before you lift rather than after. Endurance training looks less affected, and if you are in a competitive block where recovering for tomorrow beats adapting for next month, the calculation flips.
Mood, stress and sleep: promising but narrower than claimed
The strongest single source here is a 2025 systematic review and meta-analysis in PLOS One covering the effects of cold water immersion on health and wellbeing in healthy adults. It found improvements in sleep quality and in quality of life, and a reduction in stress measured around 12 hours after immersion, but it did not find a significant effect on mood.
That is a more interesting result than the headline “cold plunges boost your mood” that circulates online. It suggests the payoff is delayed and cumulative rather than the immediate euphoria people describe. The rush you feel climbing out is real, driven by a large catecholamine response, but it is a short-lived arousal spike, not evidence of a lasting antidepressant effect. The review’s authors were also clear that the overall quality of evidence in the general population is still limited, with small samples and short follow-ups.
If sleep is your goal, the timing evidence points away from plunging late in the evening for some people, since the arousal response can be stimulating. Try it mid-afternoon or early evening first and see how you sleep.
Immunity, inflammation and metabolism
Cold exposure produces measurable short-term changes in circulating immune cells and inflammatory markers, and the 2025 PLOS One review described these effects as time-dependent, appearing and fading over hours rather than persisting. Whether that translates into fewer illnesses is not settled.
The brown fat and metabolism claims deserve the most scepticism. Cold does activate brown adipose tissue, and it does raise energy expenditure during and shortly after exposure. The magnitude in adults is small. Nobody is losing meaningful weight from three minutes in cold water, and any programme sold on that basis is overselling.
The one benefit that never appears in a study and matters anyway: consistency. People who plunge regularly tend to build a routine around it, often with training, breathing practice, sauna or a walk. Some of the reported wellbeing effect is very likely the routine rather than the water, which does not make it worthless.
Safety: this is the part to take seriously
Sudden immersion in cold water triggers the cold shock response: an involuntary gasp, a sharp jump in heart rate and blood pressure, and hyperventilation for the first minute or two. In open water that reflex drowns people. In a controlled tub it is manageable, but the cardiovascular strain is real.
- Do not plunge alone if you are new to it or using very cold water.
- Never hyperventilate or breath-hold before or during immersion. Combining breathing techniques with cold water and submersion has caused deaths.
- Get medical advice first if you have a heart condition, uncontrolled high blood pressure, arrhythmia, Raynaud’s, are pregnant, or take medication affecting heart rate or blood pressure.
- Enter slowly and control the breath for the first 60 to 90 seconds. Once breathing settles, the rest is comfortable.
- Rewarm passively. Dry off, add layers, have a warm drink and move gently. A very hot shower immediately after can cause dizziness or fainting.
- Watch the total dose. Longer is not better. Shivering that continues well after you get out means you overdid it.
Alcohol and cold water do not mix, and neither does plunging while ill or badly under-slept.
How to start
Begin at 12°C to 15°C for two to three minutes, two or three times a week. Once you can enter and settle your breathing without drama, drop the temperature or extend the time, but not both at once. Most regular users land around 8°C to 10°C for three to five minutes and stay there, because past that point the discomfort rises faster than any measurable benefit.

How long should you stay in an ice bath?
Two to five minutes suits most people for general use. Studies targeting muscle damage recovery often run to 10 to 15 minutes at lower temperatures. There is no evidence that going beyond 15 minutes adds anything, and prolonged immersion increases the risk of a dangerous drop in core temperature.
Does a cold plunge burn fat?
Not to any degree worth planning around. Cold exposure activates brown fat and slightly raises energy expenditure, but the effect in adults is small and short-lived. Treat weight-loss claims about cold plunging as marketing.
Should I cold plunge after lifting weights?
Not if muscle growth or strength is your main goal. Repeatedly plunging straight after resistance training has been shown to reduce gains in size and strength over a training block. Leave four to six hours, plunge on rest days, or plunge before the session instead.
Is a cold shower as good as a cold plunge?
It is better than nothing and much easier to sustain, but it is a weaker stimulus. A shower does not surround the body, the water is usually warmer than a chilled tub, and heat loss is far slower. Almost all of the published evidence used immersion, so do not assume the same results.
How often should you cold plunge?
Two to four sessions a week is a sensible range for most people and matches the frequency used in much of the wellbeing research. Daily plunging is not obviously better, and if you are training hard for strength it makes the timing conflict harder to manage.
